PM: 4 mile recovery with Madelyn at the Rail Trail in 31:14
* Whew... that uphill tempo must've been more solid than I thought because I didn't have much today. I had energy and strength for the first 5 min and then it was a jogfest. Afternoon was decent, but awesome to run with Madelyn.

* York College. Didn't have a great night of sleep and woke up with a headache, but got out there and woke up. Tough getting into speed, but finally came around by the start of the 2nd set. Plan was 4 x 3 x 600, but had to update to 3 x 3 x 600 simply based on time. Underestimated the amount of time this workout would take. 68s would've been tough to hit, but feeling healthy.

* Well, I realized that I actually live in the country. Due to work, I had to stay close to home and hit up my back roads. There were some great dirt roads (White Church Rd.) and I could've hit up another one on the return, may make a loop out of it.

PM: 3 miles easy with Victoria in 24:01 + 1M in 5:28 + Cool-Down at the Rail Trail
* Very cool. Had a very good morning run with good sensations changing gears throughout the run. Afternoon was going to be interesting. I can barely jog in the PM, so I run with my daughters and today I had a hard 1600m effort planed after 24' easy with Victoria. Got into my flats barely feeling I could approach a 7:00/mi, but as soon, as I took off I felt light, smooth, and fluid. The only thing slowing me down was the slippery surface as my flats didn't grip the gravel. 5:10 GAP.

AM: 5 mile recovery around Lake Williams with 594ft of gain in 41:05 + 9 x 100m Uphill
PM: 4 miles pre-race with Perla at the Rail Trail in 32:02
* Great recovery, feeling like I have more control and strength. Negative was that my right post-tib/calf was on the verge of not complying, but I worked it out and by the end it was a non-issue. Felt great on the uphill strides. Powerful, open. Afternoon run with Perla was great progress. Am starting to have muscle strength on my double and run comfortably.

York White Rose 5M in 28:27.8
* 5:25, stop-stretch, 17:04, 5:54, 5:38 (avg. 5:34/mi)... felt great warming up, nice and light. Went out well, nice and controlled like tempo effort in no-man's land, just kept going but by 2M my left leg had locked up. Stopped and stretched it out, then kept going and just pushed a good tempo. No real power, but just started working in training, so not too shabby. 27:59 would've sounded better than sub-28:30, but it is what it is. Amazing I went 15:55 on an uphill tempo just this week. Will keep working. My obvious weakness is long sustained tempos on the roads at this time.

7 miles steady down to Nixon Park with 411ft of gain in 46:46
* 6:32, 7:21, 6:58, 7:09, 7:19, 7:02, 6:28 (avg. 6:52/mi GAP)... felt great. Had great confidence after yesterday's race and woke up. Just ran and stopped thinking about everything. Nice effort, very pleased. More like this, 2 x day.
